How to perform Push Press

  1. Start with a barbell racked across the front of your shoulders, hands just outside shoulder-width and elbows up.
  2. Stand tall with your feet hip-width apart and brace your core.
  3. Dip by bending your knees a few inches while keeping your torso upright.
  4. Drive up explosively through your legs and press the barbell overhead until your arms are fully locked out.
  5. Lower the bar under control back to the front-rack position and reset before the next rep.
  6. Repeat for the recommended amount of repetitions.

Muscles worked

  • Shoulders (primary): raises and rotates the arms and drives everything overhead.
  • Quads (secondary): extends the knee to drive squats, lunges and jumps.
  • Triceps (secondary): straightens the elbow to lock out every press and pushdown.

Sets & reps by goal

GoalSets × repsLoadRest
Strength3–5 × 3–5Heavy (~85%+)2–3 min
Hypertrophy3–4 × 8–12Moderate (~65–75%)60–90 s
Endurance2–3 × 15–20Lighter (~50–60%)30–45 s

Pick the row that matches your goal. If you're newer, anchor in the hypertrophy range while you groove the form.

Form tips

  • Keep the ribs down and the glutes tight so the lower back doesn't arch to 'help' the weight up.
  • Keep the bar path close and stacked over your mid-foot; letting it drift forward wastes force and loads the lower back.
  • Prioritise speed and position over load — a fast, well-timed pull beats a heavier sloppy one.
  • Stop a rep or two short of failure on most sets to keep form clean and recover faster.

Common mistakes

  • Pressing with the lower back arched instead of a braced, stacked torso.
  • Loading the bar heavier than your form allows and turning strict reps into a whole-body heave.
  • Muscling the bar up slowly instead of moving fast underneath it.
