How to perform Close-Grip Dumbbell Press

  1. Place a dumbbell standing up on a flat bench.
  2. Ensuring that the dumbbell stays securely placed at the top of the bench, lie perpendicular to the bench with only your shoulders lying on the surface. Hips should be below the bench and your legs bent with your feet firmly on the floor.
  3. Grasp the dumbbell with both hands and hold it straight over your chest at arm's length. Both palms should be pressing against the underside of the sides of the dumbbell. This will be your starting position.
  4. Initiate the movement by lowering the dumbbell to your chest.
  5. Return to the starting position by extending the elbows.

Muscles worked

  • Triceps (primary): straightens the elbow to lock out every press and pushdown.
  • Chest (secondary): pushes the arms forward and across the body — your horizontal pressing power.
  • Shoulders (secondary): raises and rotates the arms and drives everything overhead.

Hypertrophy3–4 × 8–12Moderate (~65–75%)60–90 s
Endurance2–3 × 15–20Lighter (~50–60%)30–45 s

Pick the row that matches your goal. If you're newer, anchor in the hypertrophy range while you groove the form.

Form tips

  • Fix the elbows in place and let only the forearms move, keeping the load on the triceps.
  • Each side works on its own, so match the depth and speed of both arms and don't let the stronger side take over.
  • Treat every rep the same — a repeatable setup and bar path is what lets you add weight safely over time.
  • Warm up the pattern with a couple of lighter, submaximal sets before your working sets.

Common mistakes

  • Letting the elbows flare and drift forward so the shoulders quietly take over.
  • Letting the dumbbells drift apart or clang together at the top instead of controlling the path.
  • Chasing weight jumps before the current load feels solid on every rep.
